Maintenance calories vary widely by body weight, age, and activity level — a 180 lb active male typically maintains at 2,600–2,900 calories per day.

Protein Targets

Protein is the non-negotiable variable. Current evidence supports:

  • Minimum: 0.7g per pound of body weight

Soreness is not a reliable indicator of effective training. Beginners feel more soreness because of the novelty of the stimulus, but experienced lifters can grow muscle with very little post-session soreness.

Common Mistakes That Stall Progress

Even motivated lifters lose months of progress to avoidable errors:

Changing programs too frequently. A program needs at least 8–12 weeks to produce measurable results. Switching every 3 weeks prevents the progressive overload cycle from completing.

How long does it take to see noticeable muscle growth?

Visual changes take longer because you need to gain a meaningful amount of muscle mass before it shows under the skin.

Is cardio bad for muscle building?

Cardio does not prevent muscle growth when kept at moderate volumes. Two to three 20–30 minute cardio sessions per week improve cardiovascular health and recovery capacity without interfering with hypertrophy. Problems arise when cardio volume is very high — running 40+ miles per week while trying to gain muscle creates a caloric deficit and recovery competition that limits progress.

Should I train if I am still sore from the previous session?

Light soreness does not require a rest day. DOMS (delayed onset muscle soreness) peaks 24–72 hours after training and does not indicate that the muscle is still repairing. However, if soreness is severe enough to alter your movement mechanics, you risk injury by training through it. The post-workout anabolic window is real but wider than the fitness industry suggests — eating protein within 2 hours before or after training captures most of the benefit.
