HIIT gets the most attention in fitness content, and for good reason — a 2022 meta-analysis published in the British Journal of Sports Medicine found HIIT produces comparable VO2 max improvements to moderate-intensity training in roughly half the time. However, HIIT done daily leads to overtraining faster than any other modality. Two to three sessions per week is the practical ceiling for most people.

LISS gets underrated. A 45-minute walk at 60% max heart rate burns primarily fat as fuel and adds minimal recovery cost. For someone already doing three strength sessions per week, LISS is often the smarter cardio addition.

How to Calculate Your Target Heart Rate Zones

The most used formula: 220 minus your age gives estimated max heart rate. From there, multiply by the zone percentage.

Example for a 35-year-old:

  • Estimated max HR: 185 bpm
  • Zone 2 (65–75%): 120–139 bpm
  • Zone 4 / HIIT work interval (85–95%): 157–176 bpm

A chest strap monitor gives more accurate readings than wrist-based optical sensors, which can lag by 5–15 bpm during high-intensity efforts. For casual tracking, wrist sensors are fine. For structured interval work, a chest strap is worth the investment.

Cardio for Fat Loss vs. Cardio for Performance

These two goals require different approaches, and conflating them leads to wasted training time.

  • LISS and MISS are sustainable, repeatable, and easy to stack with strength training

Common Mistakes in Cardio Training

Knowing what not to do saves weeks of stalled progress.

  • Doing only HIIT: High-intensity work done daily without adequate base fitness leads to injury and burnout. Most beginners need 4–6 weeks of LISS and MISS before adding regular HIIT.
  • Ignoring Zone 2: Training consistently in the moderate zone (the "gray zone") builds neither a strong aerobic base nor the top-end power from true high-intensity work. Either go easy or go hard.
  • Skipping strength training: Cardio alone without resistance training leads to muscle loss over time, particularly in caloric deficit. Even two strength sessions per week prevents this.
  • Measuring progress only by weight: Scale weight fluctuates with water retention, glycogen, and meal timing. Track resting heart rate, pace at a given effort level, and how you recover between sessions.
  • Same session every time: Your body adapts within 3–4 weeks. Rotating between modalities and intensities keeps adaptation ongoing.
